The study evaluated 30 all-out 4-second sprints on a stationary bike, with 15–30 seconds of recovery between each. Sessions last approximately 10 minutes and are performed 3 times per week for 8 weeks.
› How to perform the workout
- 1 Warm-up: 3–5 min of easy pedaling with light stretching
- 2 Sprint: 4 seconds at maximum intensity, high resistance
- 3 Recovery: 15–20 s of active rest (slow pedaling)
- 4 Repeat steps 2–3 a total of 30 times (~10 min)
- 5 Cool-down: 1–2 min of easy pedaling
Recommended frequency: 3 sessions/week (e.g. Monday, Wednesday, Friday).
This protocol challenges the belief that long sessions are needed for significant benefits — ideal for people with busy schedules.
HIITWalk — Japanese IWT Method

The IWT (Interval Walking Training) method alternates fast walking at 70% of maximum capacity with slow walking at 40%, in 3-minute cycles. The study showed significant benefits after 5 months of training 4 days per week.
› How to perform the workout
- 1 Walk slow: 3 min at 40% max capacity (comfortable pace)
- 2 Walk fast: 3 min at 70% (breathing hard but able to speak)
- 3 Repeat cycle 5 times (30 min total)
Recommended frequency: 3–4 sessions/week. Wear proper footwear and stay hydrated.
This method shows that alternating walking intensities can deliver benefits comparable to more demanding exercises — accessible for all ages and fitness levels.
